You’re showing up at the gym. You’re trying to eat better. You’ve been working on losing weight for what feels like forever.

But your energy is low. Your workouts feel harder. You’re not recovering well, and the results don’t seem to match the effort.

Before you cut another meal or add another workout, ask yourself:

Am I giving my body enough fuel to do what I’m asking it to do?

Underfueling is real. It can interfere with recovery, performance, and your ability to build or maintain muscle. That doesn’t mean everyone struggling to lose weight needs to eat more. It means we need to understand what’s happening before we decide what to change.

If no one has taught you how to match your food intake to your needs, you’re not failing a test you were never taught to take. But once you understand the process, you can start taking ownership of it.

Eating less is not always the next STEP

Fat loss requires a calorie deficit: over time, your body needs to use more energy than you consume.

But pushing food lower and lower comes with tradeoffs. You may train poorly, move less outside the gym, feel more hungry, or struggle to follow the plan. You can also lose muscle along with weight.

A long weight-loss journey doesn’t tell us, by itself, whether you’re eating too much or too little. Sometimes low-intake weekdays are followed by higher-intake weekends. Sometimes portions are bigger than we realize. Sometimes fatigue, water retention, or changes in activity make progress harder to interpret.

The next step is to collect useful information and build a plan you can actually execute.

          basal metabolic rate, or BMR

, is the energy your body needs at complete rest to support essential functions. Lean mass influences that number, but so do body size, age, and other factors. Lean mass includes much more than skeletal muscle.

          total daily energy expenditure

includes that resting energy plus everyday movement, exercise, and the energy required to digest food.

That’s why BMR is not your maintenance calorie target.

Building muscle and moving more are useful ways to influence your energy needs. Strength training also helps preserve muscle while you lose fat. But adding muscle does not create an unlimited food budget, and a hard hour in the gym doesn’t tell us everything about the other 23 hours of your day.

Start with an estimate. Then let your real-world response help refine it.

          Phase one: Establish your base

Before changing everything, get clear on what you currently eat and how your body responds.

For many adults, a couple of weeks of consistent intake, activity, and tracking can give us a useful starting point. Look at average body weight over time, energy, hunger, recovery, and gym performance. Day-to-day scale changes are noisy.

An InBody or similar scan can provide estimates of body composition and resting calorie needs. It can be helpful, but it isn’t required. Hydration and testing conditions can affect the results. Skeletal muscle mass and total lean mass are different measurements.

A calorie estimate becomes more useful when we compare it with what actually happens over several weeks.

If you’ve been dieting for a long time and feel run-down, spending time near maintenance may help you practice consistent meals and support training. It’s an option, not a mandatory metabolic reset everyone must complete before losing fat.

          Put the numbers into context

          Let’s use a hypothetical example.

A 237-pound man wants to reach 205 pounds. He works at a desk and trains relatively hard for an hour, five days a week. His scan reports an estimated BMR of 1,944 calories.

We cannot simply add 250 workout calories and call 2,200 his maintenance intake. That leaves out other daily energy needs, and exercise calorie estimates are imprecise.

Instead, we would estimate his full daily expenditure, review his current intake and weight trend, and choose a starting target based on his goal.

For the math below, let’s use 2,200 calories as an illustrative intake target. It could be a fat-loss target for this man; we haven’t established that it is maintenance.

          Next comes protein.

For healthy adults who exercise, a commonly used evidence-based range is roughly 1.4–2.0 grams per kilogram of body weight per day. At 237 pounds, 180 grams falls within that range. It’s a reasonable starting target for this example—not a minimum calculated directly from his skeletal muscle reading.

That protein provides about 720 calories, leaving approximately 1,480 calories for carbohydrates and fats.

Carbohydrate needs depend on training volume, intensity, and individual response. Someone doing demanding sessions five days a week may benefit from more carbohydrates. There’s no need to impose a 40-percent ceiling on everyone.

Turn the targets into food you enjoy

Numbers become useful when you know what to put on your plate.

Let’s say you want a turkey taco bowl with rice, tomatoes, salsa, cheese, guacamole, and a few chips.

          Your dinner target is approximately:

          60 grams protein + 100 grams carbohydrate + 20 grams fat = 820 calories.

That dinner has more protein than the 50-gram meal example above. That’s fine—adjust another meal or snack if you want to keep the same daily total.

A food tracker can help you find portions that get reasonably close. AI can help you build a first draft, too, especially when you supply the nutrition labels for the actual products you use.

          Try this prompt:

"Build a turkey taco bowl targeting approximately 60 g protein, 100 g carbohydrate, and 20 g fat. Use extra-lean ground turkey, white rice, cheese, tomatoes, salsa, guacamole, and tortilla chips. Give portions in grams, specify raw or cooked weights, and show the estimated macros for each ingredient. Use my product labels where available and clearly identify assumptions."

Then check the result. AI can make calculation errors, and food-tracking databases contain inaccurate entries. Turkey fat percentage, rice preparation, and portion sizes all matter.

You don’t need mathematical perfection. You need portions you understand and can repeat.

Build a few breakfasts, lunches, dinners, and snacks that fit your targets and taste good. Add alternatives as you go. More workable options make the plan easier to maintain when life gets busy.

          Phase two: Choose your direction

Once you understand your baseline, choose the next phase deliberately.

          Maintain:

Eat around your current energy needs while practicing consistency and supporting training.

          Descend:

Use a manageable calorie deficit to lose fat while keeping protein, strength training, and recovery in place.

          Climb:

Support muscle growth with progressive strength training and enough food. A modest surplus can help, though some people—particularly beginners or those returning to training—can build muscle around maintenance or during a sensible deficit.

The goal is an adjustment you can sustain and evaluate. A bigger deficit does not automatically mean a better plan.

Watch more than body weight. Are you getting stronger? Recovering between sessions? Sleeping reasonably well? Can you follow the plan without constantly fighting it?

What better fueling looked like in our family

One of the clearest examples I’ve seen happened with my daughter.

She’s a competitive high-school gymnast training three to four hours a day, five days a week. That’s a serious demand on a growing athlete’s body.

She already ate well. Her parent's are gym owners and nutrition coaches, so she’s heard us talk about eating, drinking, and recovering her whole life.

But when school started after the summer, her routine changed. There was less time to eat, less sleep, and a full schedule of school, training, and being a teenager.

Her performance stalled. Skills that had been progressing over the summer weren’t moving forward the way they had been.

We suspected her intake wasn’t keeping up with her workload, so we sat down together and reorganized her meals and snacks. We made consistent fueling a bigger priority instead of hoping she would find time to eat enough around everything else.

Her plan moved toward roughly 3,000 calories a day.

That was her individual situation, not a calorie target for every gymnast or teenager.

Within a week or two, we noticed more power, and skills began moving forward again.

That’s our family’s observation. It doesn’t prove that food was the only factor, that she gained muscle in two weeks, or that her metabolism suddenly sped up. Better energy availability and replenished fuel stores can help performance before meaningful muscle growth occurs.

What mattered to us was that she felt and performed better when we made fueling more consistent.

For a growing athlete, success means supporting health, development, recovery, and the sport—not chasing a leaner appearance. Persistent fatigue, recurrent injuries, or menstrual changes deserve evaluation by a qualified clinician and sports dietitian. A stalled skill alone cannot diagnose underfueling or REDs.

Fuel the body you’re asking to perform

You don’t have to earn your food through exercise. Your body needs energy before you ever walk into the gym.

Start by understanding your needs. Establish consistent meals. Get enough protein. Include carbohydrates and fats that support your activity and preferences. Then adjust based on your goal and what your body is actually doing.

Food quality matters throughout this process, too. Calories and macros don’t replace fiber, vitamins, minerals, or foods you digest well.

In the next blog, we’ll take a closer look at choosing foods that help you meet your targets and feel good doing it.

           For now, ask yourself:

Does the way I eat support the life I’m asking my body to live?
